High Performance Health

Angela Foster

High Performance Health is the podcast for ambitious women in midlife who want to stop sacrificing their health for success.

I'm Angela Foster, a former corporate lawyer turned High Performance Health Coach and creator of the BioSyncing® Method.

After years in the corporate world, I realised there was no roadmap for women like me.

No one was talking about how our biology changes in midlife, or what to do when the strategies that always worked suddenly stopped working.

So I went searching for answers, and created this podcast to bring the best conversations together in one place.

Every week, I interview world-leading experts and share solo episodes to help you optimise your energy, hormones, metabolism, strength, sleep and longevity, strategies you can apply immediately.

Because the future of female performance isn't about pushing harder. It's about building your biological capacity.

Gary Brecka: Perimenopause Weight Gain, Anxiety and Poor Sleep (What Your Bloods Miss)

Gary Brecka and I get into intermittent fasting, estrogen dominance, belly bloat and anxiety in perimenopause, and how the right test can show you exactly what your body is missing. Ever feel like you're doing everything right, yet your lower belly won't shift and your mind won't switch off at night? So many women tell me this, and Gary gave me answers I hadn't heard from any other guest. I share how I found out I carry the MTHFR variant, something no one mentioned to me when I was pregnant. Gary explains why fasting can backfire when your HbA1c is already low, why the pace of your gut may matter more than food sensitivity tests, and how anxiety and gut issues can share one root. It's not about trying harder. It's about getting the right data. WHAT YOU WILL LEARN - Why the band around your lower belly, flanks and lower back can be estrogen-driven water retention, not fat, and how it can clear in 10 to 21 days - What happens when a narrow eating window reads as starvation, from a lower thyroid signal to a slower metabolism - How a 24-hour urine DUTCH test shows the estrogen to progesterone ratio a single blood test can miss - Why lying awake ruminating, brain fog until midday and gut issues can share one root, and why Gary looks at methylfolate first VALUABLE RESOURCES Connect with Gary Brecka: Instagram: http://bit.ly/3RPpnFs TikTok: http://bit.ly/4coJ8fo X: http://bit.ly/3Opc8tf Facebook: http://bit.ly/464VA1H LinkedIn: http://bit.ly/4hH7Ri2 Website: http://bit.ly/4eLDbdU Merch: http://bit.ly/4aBpOM1 Newsletter: http://bit.ly/47ejrws Ask Gary: http://bit.ly/3PEAJuG Watch the “Ultimate Human Podcast” every Tuesday & Thursday at 9AM EST: YouTube: http://bit.ly/3RPQYX8 Podcasts: http://bit.ly/3RQftU0 - GENETIC METHYLATION TEST (UK ONLY): http://bit.ly/48QJJrk - HEALF: 10% OFF YOUR ORDER: http://bit.ly/41HJg6S - GENETIC METHYLATION TEST & SUPPLEMENTS (AUSTRALIA ONLY): http://healthmeister.com.au/pages/the-ultimate-human - SUPPLEMENTS (USA): http://theultimatehuman.com/shop/supplements ABOUT THE GUEST Gary Brecka is a renowned human biologist and longevity expert. Professor Tim Spector - Perimenopause Mood Swings? Fix Your Gut First (3 Simple Steps)

Prof. Tim Spector and I talk about gut health, mood, inflammation and fermented foods in perimenopause, and the three diet changes he recommends to start today. Microbiome pioneer, ZOE co-founder and Good Mood Food author Prof. Tim Spector explains why midlife mood changes are not psychosomatic: shifting hormones alter your gut microbes, which changes the inflammation and metabolic signals reaching your brain through the vagus nerve. He shares why serotonin was never the real lever, why inflammation and stable metabolism are, and why people in ZOE’s studies report better mood and energy within two weeks of changing their diet. His three changes: 30 plants a week, three fermented foods a day and an overnight gut rest. We also cover ultra-processed food, protein versus fiber, HRT and dementia risk. WHAT YOU’LL LEARN - How perimenopause changes your gut and your mood - Why inflammation matters more than serotonin - Which ultra-processed foods to cut first - His three gut changes to start today TIMESTAMPS 00:00 Intro: Is Perimenopause Changing Your Gut and Your Mood? 07:20 Mood and Energy Lift Within Two Weeks of Changing Your Diet 09:32 How Shifting Hormones Change Your Gut Microbes 13:34 Why Serotonin Was the Wrong Target, and What Replaces It 19:07 30 Plants a Week, Gut Health and Dementia Risk 23:40 The Best Fermented Foods (and Is Cheese Good for You?) 30:32 Ultra-Processed Food, Diet Coke and What to Ignore on a Label 39:31 Protein vs Fiber: Why Chasing Protein Can Backfire 40:31 Diet, HRT and Exercise: What Each Does to Your Microbiome 45:39 Organic Food, Pesticides and What Actually Matters 48:48 His 3 Gut Changes to Start and 3 Things to Stop VALUABLE RESOURCES - Follow Prof. Tim on Instagram: https://www.instagram.com/tim.spector/ - Want to see what your gut microbes are doing? Does HRT Actually Help You Build Muscle And Lose Visceral Fat? - Dr. Federica Amati

Can HRT actually help women in midlife build muscle and reduce visceral fat — or is lifestyle still doing most of the heavy lifting? In this conversation, Dr. Federica Amati explains what her research found, where HRT may be helpful, and why it should be seen as one tool rather than the main driver of body composition. She also explains why building muscle, eating well, moving regularly and protecting sleep before menopause can create a valuable buffer for later life. And for women already well into menopause, her message is equally important: meaningful change is still possible, but the fundamentals need to be built consistently into everyday life. KEY TAKEAWAYS HRT Is Not a Muscle-Building Shortcut — Dr. Amati says HRT alone will not increase muscle mass or reduce visceral fat. HRT May Still Help Indirectly — Better symptom control and sleep can give women more energy to exercise and move regularly. Lifestyle Remains the Biggest Driver — Exercise, nutrition, sleep and daily movement have a greater impact on muscle, bone and visceral fat. Build Muscle Before Menopause If You Can — Going into menopause with more muscle and strong habits gives you a better starting point. It Is Never Too Late — Women who are years into menopause can still transform their health. Want to go deeper? Why Women Over 40 Shouldn't Skip Cardio (Even for Belly Fat) | Dr Alyssa Olenick

Dr. Alyssa Olenick on why cardio doesn't cause belly fat, what fasted training really does for fat loss, and how women in midlife should balance lifting, cardio and carbs. Exercise physiologist and women's fitness researcher Dr. Alyssa Olenick breaks down the most common training myths aimed at women in midlife. She explains why the cortisol released during exercise is a fuel signal rather than a fat-storage trigger, why the extra fat burned in a fasted session adds up to grams rather than real fat loss, and why fat oxidation drops as estrogen declines in menopause. She also shares how to split 150 minutes of cardio between easy and hard sessions, why cutting volume rather than intensity helps recovery in perimenopause, and how much protein and carbohydrate active women actually need. WHAT YOU'LL LEARN - Why adding cardio reduces, rather than increases, body fat in midlife women - The difference between fat burning and fat loss, and why fasted workouts only shift a few grams - How to fit one or two harder sessions into a busy week and fill the rest with easy movement - Why Dr. Olenick would rather you do two hard sets than five easy ones when recovery gets tougher TIMESTAMPS 00:00 - Intro: Why Cardio Isn't Making Women Gain Belly Fat 05:41 - Cortisol, Fasted Training and the Best Time of Day to Work Out 10:42 - Fat Burning vs Fat Loss, Metabolic Flexibility and Refueling After Training 20:54 - Menopause, Fat Oxidation and What HRT Can and Can't Do 24:49 - How to Split 150 Minutes of Cardio Between Easy and Hard Sessions 31:37 - Programming Lifting and HIIT for Recovery: Less Volume, More Intensity 42:54 - Protein, Carbs and a Simple Plan to Start Lifting 52:16 - The Supplements Dr. Olenick Actually Takes VALUABLE RESOURCES Train With Alyssa: https://www.thelyssmethod.com/ Follow Alyssa on Instagram: https://www.instagram.com/doclyssfitness/ Subscribe on her YouTubechannel: https://www.youtube.com/@doclyssfitness Listen to her Podcast: https://doclyssfitness.com/podcast/ Learn more at https://doclyssfitness.com/ A BIG thank you to our sponsor who makes the show possible: 🧬 Stride - Find out your biological age and how your daily habits are influencing it with DNA, bloodwork and microbiome testing with a Stride One membership 👉 https://www.getstride.com/angela/ for 10% off ABOUT THE GUEST Dr. Alyssa Olenick, PhD in Exercise Physiology, specializes in Exercise Science, Metabolism, and Female Physiology, bringing real, research-backed fitness insights to the everyday person looking to train smarter. How much protein do you actually need to build muscle? | Eric Helms

How much protein do you really need to build muscle — and do women in perimenopause or menopause need more? In this conversation, Eric Helms breaks down the evidence behind some of the most common protein recommendations, including the widely quoted 1.6 grams per kilogram of body weight, when higher intakes may be useful, and why your starting point matters more than obsessing over a supposedly perfect number. Eric also explains how protein needs change when you’re dieting and trying to preserve lean mass, why resistance training matters far more than squeezing out the last few percentage points from protein intake, and whether women really need 30–50 grams of protein at every meal to stimulate muscle protein synthesis. KEY TAKEAWAYS 1.6 g/kg Is a Strong Target — For most people trying to build muscle, around 1.6 grams of protein per kilogram of body weight is a very reasonable daily target. More Isn’t Always Better — Benefits continue to diminish as protein intake gets higher. Dieting Changes Your Needs — When in a calorie deficit, moving closer to 2 g/kg may help preserve muscle mass. Your Starting Point Matters — Moving from a low protein intake to a moderate one may produce a bigger benefit than pushing an already high intake even higher. Training Comes First — Progressive, intense resistance training is more important for building muscle than maximising protein intake. Per-Meal Protein Is Often Overcomplicated — Daily protein intake and distributing it across at least three meals matters more than chasing an exact dose at every sitting. 30–40 g Per Meal Can Work Well — If your daily protein target is around 120 grams, splitting it relatively evenly across three meals is a practical approach. Dr. Abbie Smith-Ryan: The HIIT Workout Shown to Reduce Visceral Fat in Women

If you’re a woman in midlife and short on time, HIIT may be one of the most efficient ways to improve metabolic fitness and target visceral fat. In this conversation, Dr. Abbie Smith-Ryan breaks down the exact HIIT protocol her research group uses most often: one minute hard, one minute recovery, repeated for up to 10 rounds. KEY TAKEAWAYS The 1:1 HIIT Protocol — One minute hard followed by one minute recovery is the base model Dr. Smith-Ryan frequently uses in research. Visceral Fat Can Respond Quickly — HIIT has been associated with reductions in visceral fat in as little as three weeks in women with higher levels to begin with. You Don’t Need Long Workouts — Even five intervals can still provide benefit when time is tight. Keep HIIT and Strength Distinct — Combining both into one muddled circuit can compromise the quality of each training stimulus. Do Your Priority First — If strength is the goal, lift first; if cardiovascular adaptation is the priority, do HIIT first. Heavy Resistance Can Be Time-Efficient — Dr. Abbie describes a 30-minute protocol using 6–8 rep loads and short rest periods. The Norwegian 4x4 Works Too — Longer intervals are effective, but one-minute bouts may be easier to execute consistently in midlife. Want to go deeper? Fat Burning Is Not Fat Loss: Dr. Abbie Smith-Ryan on Muscle, Fat Loss and Fasted Training for Women 40+

Dr. Abbie Smith-Ryan explains how muscle quality changes in perimenopause and how HIIT, heavy lifting and protein timing help women over 40 train smarter. In perimenopause, muscle can shift from a lean "filet" toward a "rib eye," with more fat and connective tissue inside it, and a DEXA or InBody can't detect it. Dr. Abbie Smith-Ryan explains why heavier, higher power training recruits the type 2 fibers that fade with age, how 1 minute on, 1 minute off HIIT appears to reduce visceral fat in as little as three weeks, why fat burning is not fat loss, and when about 20g of protein before training helps. WHAT YOU'LL LEARN Why muscle quality, not just muscle size, may change first in perimenopause How 1 minute on, 1 minute off HIIT targets visceral fat in midlife women Why fat burning during zone 2 is not the same as fat loss When training fasted costs you results, and when it does not TIMESTAMPS 00:00 - Intro: Muscle Quality in Perimenopause and Why a DEXA Can't Measure It 06:31 - How to Train for Muscle Quality After 40: Heavy Load, Power and Type 2 Fibers 10:13 - HIIT and Visceral Fat in Midlife Women: The 1 Minute On, 1 Minute Off Protocol 16:01 - The 30 Minute Heavy Lifting Protocol, the Norwegian 4x4 and Where Zone 2 Fits 25:38 - Fasted vs Fed Training for Women 40+: Protein Before or After Exercise 37:58 - Losing Leg and Glute Definition, HRT and Why Your Symptoms Are Valid 44:28 - Fiber, Omega-3s and Creatine Dosing for Muscle and Brain in Perimenopause 54:05 - Perimenopause Is a Metabolic Transition: Final Advice VALUABLE RESOURCES Effects of high-intensity interval training on cardiometabolic risk factors in overweight/obese women, Journal of Sports Sciences (Smith-Ryan et al. Why is Belly Fat so Hard to Lose For Women Over 40

Midlife belly fat is often blamed on high cortisol, but the picture may be more complicated. Long-term stress, insulin resistance, low energy availability, intense exercise, and poor recovery can all affect how the body responds to weight-loss efforts in your 40s. Pushing harder with HIIT, fasting, or calorie restriction may not always address the underlying issue. Could improving recovery and blood sugar balance change the way your body responds? The Truth About Protein for Women Over 40: How Much You Need and When to Eat It

If you're over 40 and gaining weight around your middle despite doing everything right, cutting calories may be the wrong place to start. In this episode I break down why protein - not restriction - is the first thing I look at with almost every woman I work with. We cover what's actually happening to your metabolism in perimenopause, why low protein can quietly drive your cravings, how much you really need, why breakfast is the meal most women get wrong, and the 30g "absorption limit" myth you've probably been told for years. I also walk through a 12-week trial in women aged 30–60 where the higher-protein group improved their body composition - with no calorie deficit and no exercise programme - and I give you the caveats too. Protein isn't just about building muscle. It's about building biological capacity. Timestamps: 00:00 Perimenopause Weight Gain: Why Cutting Calories Backfires 02:08 Why Protein Is the Nutrient That Changes Everything 04:39 How Much Protein Per Day - and Why Breakfast Matters Most 07:28 Can You Absorb More Than 30g of Protein at Once? 09:47 12-Week Study: More Protein, Better Body Composition 12:30 How to Start: Three Simple Steps VALUABLE RESOURCES Timeline - Support your mitochondrial health: Timeline Mitopure delivers Urolithin A at the clinically studied dose to support cellular renewal and energy production, helping counter the natural decline in mitochondrial function that comes with age. 👉 Get 20% off Mitopure when you visit http://timeline.com/ANGELA and use code ANGELA. Do Women Over 40 Need to Lift Heavy to Protect Their Bones?

In this episode, Angela speaks with Eric Helms about what the evidence actually says. Eric explains why progressive overload matters more than simply lifting the heaviest weight possible, how women can build muscle effectively across a wide range of rep ranges, and how to structure resistance training for both long-term health and body composition. They also unpack training frequency, sets per muscle group, proximity to failure and why the best programme is ultimately one you can recover from and consistently follow. KEY TAKEAWAYS You Don’t Have to Lift Extremely Heavy — Bone health doesn’t require maximal lifting. Progressive Overload Matters — Keep increasing the challenge as you get stronger. A Wide Rep Range Works — Muscle can be built effectively across roughly 6–20 reps. Train Close to Failure — Aim to finish most sets around 1–3 reps from failure. Start With 6–12 Sets — Aim for around 6–12 sets per muscle group each week. Frequency Can Be Flexible — Training each muscle 1–3 times per week can work. More Isn’t Always Better — Extra training delivers diminishing returns. Want to go deeper? Hidden Dementia Signs That Appear 10 Years Early | Dr Dale Bredesen

This episode highlights key points from our discussion on recognizing cognitive changes before Alzheimer’s disease reaches a later stage. We talk through early signs that can be easy to dismiss, including changes in memory, word-finding, emotional tolerance, recognizing faces, and navigating familiar places. We also explore why a change from your own normal cognitive function matters and why earlier evaluation may create more opportunity to understand what is affecting the brain. The discussion also looks at the proposed shift from the brain’s normal “connection” processes toward a protective response when it perceives physiological stress or other insults. Want to go deeper? From 60 to 134 HRV: The Habits Behind Peak Human Performance with Dr Kristen Holmes

She more than doubled her HRV in under a decade, and the behaviour that moved it most was not training, supplements or sleep duration, but going to bed and waking at the same time. This week I sat down with Global Head of Human Performance at WHOOP and author of Aligned, Dr Kristen Holmes, to unpack why sleep-wake consistency is the foundation of a resilient nervous system in midlife. WHAT YOU WILL LEARN - Why is sleep-wake consistency a stronger predictor of mortality and disease than how long you sleep? - How does the contrast between your day and your night affect the severity of menopause symptoms? - What is the physiological sigh, and why did it outperform other anxiety-reducing techniques in the research? - Can you really raise your HRV, and how much of it is genetic rather than modifiable? - Why does eating late at night suppress both sleep quality and overnight recovery? - Why do unresolved trauma and an outcome-driven identity keep your nervous system stuck in fight or flight? Naturopathic doctor and author of The Cortisol Cure, Dr. Erin Kinney, explains why cortisol isn't the villain we think it is, but a "fix it" hormone you earn through rest and spend through everything else. She unpacks why decades of overspending leave midlife women with a depleted account, why that stubborn belly fat took years to build via insulin resistance, and why the instinct to push harder with more cardio and fewer calories only drains you further. 3 Supplements to Support Your Mitochondria and Slow Cellular Ageing | Angela Foster

The 3 Best Supplements for Mitochondria, Energy & Longevity in Menopause Get my free Longevity Stack Masterclass and Supplement Guide for women to learn how to build a personalised supplement stack: https://academy.angelafosterperformance.com/free-longevity-stack-masterclass In this episode, Angela explains how mitochondria produce energy, why mitochondrial function can become less efficient with age and hormonal change, and the three advanced supplements she personally uses as part of her longevity strategy: NAD precursors, urolithin A and MitoQ. You’ll discover how each targets a different aspect of mitochondrial health — energy production, mitochondrial renewal and protection against oxidative stress — and why supplements work best when layered on top of the fundamentals of sleep, nutrition, exercise, cardiovascular fitness, stress management and, where appropriate, optimising hormones. KEY TAKEAWAYS Why Energy Can Change in Menopause — Declining oestrogen can influence mitochondrial biogenesis and the efficiency of cellular energy production. NAD for Cellular Energy — NAD plays a critical role in helping mitochondria convert food and oxygen into ATP, the energy currency of your cells. Urolithin A for Mitochondrial Renewal — Urolithin A supports mitophagy, the body’s natural process for clearing damaged mitochondria and making room for healthier ones. MitoQ for Mitochondrial Protection — MitoQ is designed to reach the mitochondria directly and help protect them against oxidative stress generated during energy production. TIMESTAMPS AND KEY TOPICS 01:38 — Three different ways to support mitochondrial health 02:50 — Supplement #1: NAD and cellular energy production 04:10 — Supplement #2: Urolithin A and mitophagy 06:22 — Supplement #3: MitoQ and oxidative stress 08:01 — Why supplements should come after the foundations 08:16 — Angela’s longevity supplement protocol and free masterclass Want to go deeper? Menopause Weight Gain & How to Lose It | Dr Federica Amati

ZOE nutritionist Dr. Federica Amati explains why basal metabolic rate barely changes in perimenopause, but postprandial metabolism does, glucose, fat, insulin, and inflammation stay elevated longer after meals, partly via gut microbiome shifts. She unpacks why "thin" can mask sarcopenic obesity, why calorie labels carry ~20% error, why a nutrient-dense breakfast curbs cravings, and why a 70,000-woman ZOE study saw a 35% symptom drop from diet changes alone. WHAT YOU'LL LEARN - Why basal metabolic rate isn't the problem in perimenopause, but postprandial metabolism is - What's actually driving new midsection fat storage as estrogen declines - Why calorie counting fails as a long-term strategy, from label error to the food matrix effect - How satiety hormones like GLP-1, PYY, and GIP shift after menopause, and why breakfast is the highest-leverage meal of the day - Why looking thin doesn't mean you're metabolically healthy, and what sarcopenic obesity reveals about muscle as an organ - What HRT actually changes about your metabolism, muscle mass, and visceral fat, and what it doesn't - How a 70,000-woman study found a 35% drop in menopause symptoms from diet changes alone, and why brain fog improved most TIMESTAMPS 00:00 – Intro 08:00 – Inside ZOE's Age-Matched Study: Why Postprandial Metabolism Shifts After Menopause 16:00 – Same Meal, Different Response: Satiety Hormones, Carb Cravings & Why Under-Eating Backfires 25:00 – Weight Set Point, Calorie Quality & the Sarcopenic Obesity Trap 34:00 – Why Calorie Counting Fails: Label Error, Nutrient Absorption & the Food Matrix Effect 40:00 – The 70,000-Woman Study: A 35% Symptom Drop From Diet Alone (and Why Breakfast Matters Most) 45:00 – What HRT Actually Does (and Doesn't Do) for Metabolism, Muscle & Visceral Fat 52:00 – Building Your Metabolic Buffer Before Menopause in an Obesogenic World VALUABLE RESOURCES Dr Federica Amati's new book: The Appetite ResetHow appetite really works, what GLP-1 medications are actually doing in the body, and how to eat to support your natural appetite signals, on medication or not.👉https://www.penguin.co.uk/books/482823/the-appetite-reset-by-amati-dr-federica/9780241833209 Follow Dr Federica Amati on Instagram: https://www.instagram.com/dr.fede.amati/ ABOUT THE GUEST Dr Federica Amati is a medical scientist, Association for Nutrition registered nutritionist, and Head Nutritionist at Zoe, where she leads research on nutrition, gut health and disease prevention across the life course.
